The push-up is the ideal first strength exercise: zero equipment, adjustable to any starting level, and progress you can measure in plain numbers. If you can't do a single full push-up today, that's completely normal — and fixable in about eight weeks with the staged plan below.
The 5-stage progression
Every stage uses the same form rules — straight body line, elbows tracking at 45 degrees, controlled tempo — and only changes the angle or load. Move to the next stage when you can complete the target with clean form:
- Stage 1 — Wall push-ups (weeks 1–2): stand an arm's length from a wall. Target: 3 sets of 15.
- Stage 2 — Incline push-ups (weeks 3–4): hands on a bench, step, or sturdy chair; lower surfaces are harder. Target: 3 sets of 12.
- Stage 3 — Knee push-ups (weeks 5–6): keep a straight line from knees to head, no hip bending. Target: 3 sets of 10.
- Stage 4 — Eccentric push-ups (week 7): from a full plank, lower as slowly as you can (aim for 4–5 seconds), reset on your knees. Target: 3 sets of 5 slow lowers.
- Stage 5 — Full push-ups (week 8+): test your first full rep fresh, at the start of a session. Then build from singles to sets.
Stuck? The three most common sticking points
Progress is rarely linear. These fixes solve most plateaus:
- Wrist pain: turn your hands slightly outward, push through the whole palm, or elevate onto handles or fists. Build up gradually — wrists adapt slower than muscles.
- Stuck between stages: add a slower tempo or an extra set at the current stage instead of forcing the next one. Two more clean weeks beats one frustrated month.
- No time: three 10-minute sessions per week are enough for this plan. Consistency, not session length, is what gets you to week 8.
